The Golden Rule for Daily Training

Do not go to failure every day. Use an RPE (Rate of Perceived Exertionof

6-7 out of 10. Stop 2-3 reps before you collapse. This allows your tendons and joints (which adapt slower than muscles) to recover.


The Routine: 3 Tiers

Perform this as a circuit (do one exercise after another with little rest) or as straight sets.

1. The Warm-Up (5 Minutes) - Non-Negotiable

Skip this at your own risk, especially for older adults.

      How to Perform the YTWL Exercise

Preparation (Prone or Hinge):  Lie face down on a mat or lean forward at the hips (hip hinge) with a straight back, allowing your arms to hang down. Keep your neck neutral.

Y Position: Raise your arms straight above your head in a "Y" shape with thumbs pointing up. Squeeze your shoulder blades down and back, avoiding shrugging toward your ears.

T Position: Lower your arms and move them straight out to the sides to form a "T" shape, perpendicular to your torso. Keep your palms facing down or thumbs up and squeeze your shoulder blades together.

W Position: Bend your elbows and pull them down towards your hips, keeping them bent at roughly 90 degrees to form a "W" shape with your arms. Squeeze your shoulder blades tightly toward your spine.

L Position: From the W position, rotate your arms to lift your knuckles toward the ceiling while keeping your elbows in line with your shoulders to form an "L" shape. Focus on activating the rear shoulders and back.

 

    Key Tips for Success

  • Controlled Movement: Control the eccentric (lowering) phase of the contraction.
  • Focus on Scapula: The goal is to move the shoulder blades (scapula), not just the arms. Imagine squeezing a pencil between your shoulder blades.
  • Neck Position: Keep your neck in a neutral, relaxed position throughout to avoid strain.
  • Modification: If lying prone is uncomfortable, this can be performed standing, leaning against a wall, or using a slight hip

 The Cool Down (5 Minutes)


How to Schedule This Daily

If you are doing this every day, you must alternate intensity. Here is the weekly structure:

  • Day 1 (Strength): Perform the Main Workout as written. Go close to failure.

  • Day 2 (Active Recovery): Do only the Warm-Up. Then do 1 round of the Main Workout with 50% of the reps. Focus entirely on slow, perfect form. Finish with the Cool Down.

  • Day 3 (Strength): Perform the Main Workout as written.

  • Day 4 (Active Recovery): Walk for 20 minutes. Do the Warm-Up and Cool Down only.

  • Day 5 (Strength): Perform the Main Workout as written.

  • Day 6 (Skill/Mobility): Focus on flexibility. Try to hold a deeper squat or work on balancing on one leg.

  • Day 7 (Rest): Complete rest.


    Specific Considerations

For Young Adults (16–35) Goal: Build muscle endurance and foundational strength.

Progression: Once you can do 15 reps of an exercise with perfect form, make it harder. For push-ups, elevate your feet. For squats, try Bulgarian Split Squats (rear foot elevated) or Pistol Squat progressions.

Warning: Young adults often have tight hip flexors and weak glutes from sitting. Focus heavily on the glute bridges and deep squats to protect your lower back.

For Older Adults (50+)

Goal: Maintain bone density, improve balance (fall prevention), and joint mobility.

  •   Modifications:

  •   Grip: Use a chair for balance during squats and lunges.

 Wrists: If wrists hurt during push-ups, use push-up handles or dumbbells to   keep the wrist in a neutral (straight) line, or do push-ups against a countertop.

 Blood Pressure: Avoid holding your breath (Valsalva maneuver). Exhale on effort (e.g., exhale while pushing up).

 Neck: If you have cervical issues, skip neck rolls and look straight ahead during planks rather than tucking your chin.

 


Crucial Tips for Success

   Listen to Your Joints, Not Just Your Muscles
It is okay for your chest or legs to feel sore (muscle soreness). It is not okay for your shoulders, knees, or lower back to feel sharp pain.  If a joint hurts, stop that exercise and find a regression (an easier version).

   Form Over Ego
A half-rep push-up or squat builds bad habits. For squats, ensure your knees track over your toes (not caving inward). For push-ups, keep your elbows at a 45-degree angle to your body (not flared out to 90 degrees) to save your shoulders.

   Hydration & Protein
Because you are training daily, your body needs fuel. Drink water throughout the day. Aim to eat a source of protein (eggs, yogurt, chicken, beans, or a shake) within 2 hours after your "Strength" days to help muscles recover.
